Protein Calculator for Women
Most women eat less protein than their bodies need, especially after 40. Find your daily target in grams, how much to eat at each meal, and an easy example day.
This is a general guide, not medical advice. If you have kidney disease, are pregnant or breastfeeding, or take medication that affects appetite, ask your doctor or dietitian for a target that suits you. BMI is shown for reference only; it doesn’t account for muscle, bone density or body shape.
How much protein does a woman need per day?
The official minimum, the RDA, is 0.8 grams of protein per kilogram of body weight, or about 0.36 grams per pound. For a 150 lb woman that’s roughly 55 grams a day. But the RDA is the amount needed to prevent deficiency, not the amount that helps you feel strong, recover from workouts and hold on to muscle as you age. Many nutrition researchers now suggest that active women and women over 40 aim higher, often around 1.2 to 1.6 grams per kilogram.
Protein needs by age and lifestyle
| Who | Grams per kg | For a 150 lb (68 kg) woman |
|---|---|---|
| Minimum (RDA) | 0.8 | about 55 g |
| Active women in their 20s and 30s | 1.2 – 1.6 | 82 – 109 g |
| Women 40+ and through menopause | 1.2 – 1.6 | 82 – 109 g |
| Losing fat or on a GLP-1 | 1.3 – 1.8 | 88 – 122 g |
| Building muscle | 1.6 – 2.0 | 109 – 136 g |
Why protein matters more after 40
From our 30s onward, we slowly lose muscle, and the drop in estrogen during perimenopause and menopause speeds that up. Less muscle means a slower metabolism, weaker bones and more weight settling around the middle. Eating enough protein, especially paired with strength training two or three times a week, is one of the best ways to protect your muscle and energy through midlife. Spreading it out helps too: around 25 to 30 grams at each meal is a good rule of thumb.
Protein on a GLP-1 like Ozempic or Mounjaro
GLP-1 medications quiet your appetite, which is the point, but it also makes it easy to under-eat protein. When you lose weight quickly without enough protein, part of what you lose is muscle. Most clinicians suggest prioritizing protein at every meal, eating it first, and choosing easy options like Greek yogurt, protein shakes, eggs and soups when your appetite is low. Your doctor or dietitian can confirm the right target for you.
Protein on keto
Keto is often described as “high fat, moderate protein”, and some people worry protein will kick them out of ketosis. For most people, eating enough protein matters more than that small risk, especially if your goal is fat loss. Keep carbs low, use fat to fill you up, and let protein be your anchor at every meal.

Protein calculator FAQ
Is 100 grams of protein a day too much for a woman?
For most healthy women, no. For a 150 lb woman, 100 grams works out to about 1.5 g per kg, which sits within the range many experts suggest for active women and women over 40. If you have kidney disease, talk to your doctor first.
Should I calculate protein from my current weight or goal weight?
If you have a lot of weight to lose, basing protein on your current weight can give a very high number. This calculator uses an adjusted weight when BMI is 30 or above, so the target stays realistic.
Does protein help with weight loss?
Protein keeps you full longer, takes more energy to digest and helps you keep muscle while you lose fat, so it’s one of the most helpful habits for weight loss.
